  1. Zone 2 as purposeful aerobic work

    Easy, sustainable aerobic work. Attia's point is that it is defined by effort you can hold, not by a heart-rate number off a formula.

    Notes and context

    Attia is explicit about this: Zone 2 is not a number you get from subtracting your age from 220. It is the pace you could hold for an hour while still holding a conversation, and the 220-minus-age formula is wrong often enough to be useless for an individual.

    The Zone 2 and Zone 5 piece covers how it pairs with hard work. Galpin’s addition is that when cardio and lifting share a week, session order and spacing decide whether both get done well.

  2. Small doses of high-intensity work

    Hard intervals on top of an aerobic base. A small amount goes a long way, and it does not replace the easy work underneath.

    Notes and context

    VO2 max is one of the strongest predictors in the longevity literature, which is why Attia keeps hard intervals in the plan. The catch is that the dose is small — this is the seasoning, not the meal.

    Galpin’s program-design work is the useful counterweight to copying someone else’s interval split. Distribute intensity against your own recovery, not against a plan you read about.

  3. Backward walking or sled dragging

    Ben Patrick's entry point for knee capacity. Almost no eccentric load, so it is one of the few things you can do when your knees already hurt.

    Notes and context

    Backward walking is the ATG on-ramp, and its appeal is mechanical: dragging a sled backward has almost no eccentric component, so it loads the knee without the braking forces that usually aggravate it. Patrick’s knee ability series puts it first for that reason.

    No sled needed to start — backward walking on a treadmill or up a hill works. Progress one variable at a time: distance, then incline, then load.

  4. Dynamic and specific warm-ups

    Warm up in proportion to what the session demands. Light versions of the day's movement beat a generic routine.

    Notes and context

    Galpin’s take is that a warm-up should rehearse the thing you are about to do. Ramp-up sets of the actual movement do more than a general routine that has nothing to do with the session.

    Scale it to the demand. An easy session needs a few minutes; a heavy or fast one earns real preparation. The failure mode is a warm-up long enough to count as its own workout.

  5. Exercise snacks for work capacity

    Short bouts scattered through the day. Genuinely useful for breaking up sitting, not a substitute for training.

    Notes and context

    Patrick’s use case is the strongest one: a few minutes of movement to interrupt a long sedentary block, where the comparison is not to a workout but to continuing to sit.

    Keep them easy enough that they do not tax the sessions that matter. Huberman’s fitness-tools rundown treats these as additions to a program, and that is the honest framing — a stair sprint is not a training block.

  6. Tibialis and calf capacity

    Three lower-leg categories in the ATG system: tibialis, straight-leg calf, bent-leg calf. Each scales from assisted to loaded.

    Notes and context

    Patrick splits the lower leg into tibialis, straight-leg calf, and bent-leg calf. The split matters because the straight-leg and bent-leg versions hit different muscles, and doing only one leaves a gap most people have.

    The tibialis is the one nobody trains and the one that tends to be embarrassingly weak. Wall-supported raises need no equipment and are a fine place to find out.

  7. ATG split squat regression

    A progression, not a pass-or-fail movement. Elevate the front foot, hold something, shorten the range - then earn the rest.

    Notes and context

    The ATG lunge guide treats the split squat as a dial rather than a movement you can or cannot do. Raise the front foot, hold a support, or cut the range, and it becomes accessible to almost anyone.

    Work the dial in one direction at a time: more range, then less assistance, then lower elevation. Load comes last, not first, and the deep version is the destination rather than the starting line.

  8. Brief, frequent flexibility practice

    Huberman's preference: short, easy, frequent stretching rather than long or maximal sessions.

    Notes and context

    Huberman’s approach is a few minutes at a time, well below maximal, often. The appeal is that it fits anywhere and does not need to be a session you schedule and then skip.

    His own practice, offered as such rather than as a protocol.

Principles

  1. Balanced training week

    Attia's case that fitness is four separate capacities - strength, aerobic base, high intensity, and movement - and a week should touch all of them.

    Notes and context

    Attia’s framework is the antidote to picking one thing and doing only that. Strength, sustainable aerobic work, higher-intensity work, and movement capacity are different adaptations, and being excellent at one does not cover the others.

    The balance shifts with your goal and the time you have. The version that survives contact with a real schedule beats the optimal one you abandon in March.

  2. Simple 3-5 strength framework

    Galpin's shorthand for organizing strength work when you do not want to think about it: roughly 3-5 exercises, sets, reps, and minutes rest.

    Notes and context

    Galpin’s 3-5 framing exists because most people stall by adding complexity before they have consistency. Around three to five exercises, three to five sets, three to five reps, three to five minutes of rest, three to five days a week.

    It is not the optimal program for anyone in particular. It is a template you can actually follow, which beats an optimal one you cannot.

  3. Repeatable fitness assessment

    Galpin's argument for testing before programming - find the weakest quality, then train that instead of whatever you already enjoy.

    Notes and context

    Galpin’s assessment episode lays out a battery covering strength, endurance, power, speed, and mobility. The point is not the scores — it is that most people have one obviously weak quality and have been avoiding it for years.

    Whatever you test, test it the same way next time. A number you cannot reproduce is not a measurement.

  4. Pain-free knee, ankle, and hip capacity

    The ATG premise: joints get more durable through gradual exposure to the ranges people usually avoid, including knees past toes.

    Notes and context

    The ATG approach inverts the old advice about never letting knees pass the toes. The argument is that a range you never train is a range you have no strength in, and that is exactly where things go wrong.

    The word doing the work is “gradual.” Start supported, in a short range, and earn the rest. Pain is the signal to back off a step, not to push through — and this is coaching, not treatment for an injury you already have.

  5. Hypertrophy rep ranges and recovery

    Muscle grows across a wide rep range if effort and volume are there. The magic 8-12 window is not magic.

    Notes and context

    Galpin’s point about mechanical tension is the one that matters: the muscle responds to tension and effort, not to a rep count. Five reps and twenty reps both work if the set is genuinely hard, which is why lighter loads still build muscle.

    That frees you to pick the rep range that suits the exercise. Heavy triples on a leg press are miserable and risky; twenty-rep sets on a heavy squat are a different kind of miserable. Match the range to the movement, then make sure you can recover from the total.

  6. Power through speed intent

    Power work is a quality session, not a conditioning session. When the speed drops, you are done - regardless of how many sets you had planned.

    Notes and context

    The mistake with power work is treating it like everything else in the gym, where fatigue is the point. Galpin frames it the opposite way: you are training the nervous system to produce force fast, and a slow rep trains the wrong thing.

    Which makes rest the actual variable. Rest longer than feels reasonable, and stop the moment the bar or your body visibly slows — the remaining sets are not just wasted, they are teaching you to be slow.

  7. Training program design constraints

    Galpin's framing of programming as a constraints problem: start from the goal and the hours you actually have, not from an ideal week.

    Notes and context

    Galpin’s program-design episode works backward from reality: name the goal, then fit exercise selection, frequency, volume, intensity, and deloads into the time and recovery you actually have.

    The part most plans skip is slack for bad sleep, travel, and missed sessions. A block that assumes nothing goes wrong gets abandoned the first week something does.

  8. Lactate and threshold in context

    Lactate is fuel, not the burn and not a waste product. Useful for reading intensity, oversold as a mechanism.

    Notes and context

    The lactate episode corrects the version most people learned: lactate is a usable fuel and a signal, not the thing making your legs burn and not a metabolic waste product to be cleared.

    Practically, threshold work is just a distinct intensity with its own fatigue cost, sitting above easy aerobic work and below all-out. Useful as a description. Be skeptical when someone sells it as a special metabolic switch.

  9. Shoulder work as the reverse of demand

    If you press and throw, train the opposite: external rotation, rows, and Powell raises to balance what you already do a lot of.

    Notes and context

    Patrick’s reverse-of-demand heuristic is a simple way to pick accessory work: whatever you do a lot of, train the opposite. Heavy pressing gets balanced with external rotation and rowing. Galpin says the same thing in different words.

    Start lighter than you think for external rotation — it is a small muscle group and everyone overloads it first time. The ATG “tests” in that article are coaching benchmarks, not diagnostics; a painful shoulder needs an actual assessment.

  10. Centenarian decathlon task list

    Attia's exercise: write down what you want to physically do at 90, then work backward to what you should train now.

    Notes and context

    Attia’s framing starts with tasks rather than exercises. Lift a grandchild. Get off the floor unassisted. Carry luggage up stairs. Hike four miles. Each maps back to a trainable capacity, and now the gym has a point.

    It is worth actually writing the list. Your ten tasks will not be someone else’s, and it makes training decisions obvious in a way that generic longevity advice never does.

  11. Grip strength and loaded carries

    Grip predicts a lot in the epidemiology and is trainable with carries and hangs. Predicting is not the same as causing.

    Notes and context

    Grip shows up constantly in longevity discussion because of studies like PURE, which linked weaker grip to worse outcomes across a large population. Worth being clear about what that means: grip is standing in for overall strength and health, and squeezing a gripper will not move the underlying thing.

    It is still worth training, for the ordinary reason that Attia gives — your hands are the limiting factor on carrying and pulling anything. Farmer’s carries and dead hangs cover it.

  12. Eccentric deceleration strength

    Being able to absorb force, not just produce it. Step-downs and downhill walking are where most people find out they cannot.

    Notes and context

    Attia’s argument is that most training is about producing force while most bad outcomes involve absorbing it — landing, stumbling, going downhill, catching yourself. Those are different capacities, and the second one is usually untrained.

    Slow step-downs are the cheapest test and the cheapest fix. Downhill walking counts too, which is why it makes you sorer than the climb did.

  13. Progressive overload with reps in reserve

    Add a little over time, and stop a couple of reps short. Training to failure every set costs more recovery than it returns.

    Notes and context

    Progress can come from load, reps, range, or just a cleaner version of the same movement — Attia’s overview counts all of them. It does not have to be weight on the bar every week.

    Leaving two reps in reserve is what makes the whole thing repeatable. Failure on every set buys a little extra stimulus at a large recovery cost, and it means a bad night’s sleep wrecks the session instead of just making it harder.

  14. Core training follows normal training rules

    Galpin: the core is muscle like any other. It does not need daily work and it does not get a recovery exemption.

    Notes and context

    Galpin applies the boring rules to the trunk: pick a movement for the goal, load it, progress it. Then pushes back on the idea that abs are special and can be hammered daily.

    If a set of loaded core work is genuinely hard, it needs recovery like anything else. Light bracing practice is a different story, but so is a light set of anything.

  15. Toe strength and fall-prevention context

    Feet and toes are part of how you sense the ground and catch yourself. One small piece of a much larger falls picture.

    Notes and context

    Attia puts the feet inside the balance conversation, on the reasonable grounds that they are the part touching the ground and doing the correcting when you stumble.

    Falls in later life are driven by vision, medications, vestibular function, strength, and the layout of the house. Toe work is worth doing and is nowhere near the whole answer.
